Mobility

Cat-Cow

  1. Kneel down on the floor (a yoga mat or carpet helps) and come onto all fours: hands and knees on the ground, wrists directly under your shoulders, knees directly under your hips, back flat like a tabletop.
  2. Inhale: slowly let your belly sink toward the floor while you lift your chest and tailbone up, letting your gaze rise (cow position).
  3. Exhale: slowly round your spine up toward the ceiling, tucking your chin to your chest and your tailbone under (cat position).
  4. Flow gently between the two positions, moving with your breath.

How much: 2 sets of 10 slow reps, once daily

Core Stability

Bird Dog

  1. Start on the floor on all fours: hands and knees on a mat, wrists under shoulders, knees under hips, back flat and eyes looking down at the floor.
  2. Brace your core gently, as if preparing for a light poke in the stomach.
  3. Slowly reach your right arm straight out in front of you while extending your left leg straight back, until both are level with your torso.
  4. Hold for 5 seconds, keeping your hips square to the floor — don’t let them tilt or rotate.
  5. Return your hand and knee to the floor with control, then repeat with the left arm and right leg.

How much: 2 sets of 8 per side, once daily

Strength

Glute Bridge

  1. Lie flat on your back on the floor or a firm mat, with your knees bent, feet flat on the ground hip-width apart, and arms resting at your sides.
  2. Position your heels close enough that your fingertips can nearly graze them.
  3. Press through your heels and lift your hips off the floor until your body forms a straight line from your knees to your shoulders.
  4. Hold at the top for 3–5 seconds, squeezing your glutes, then lower your hips back to the floor with control.

How much: 2 sets of 10, once daily

Core Stability

Modified Curl-Up

  1. Lie flat on your back on the floor with one knee bent and that foot flat on the ground; keep the other leg straight along the floor.
  2. Slide both hands, palms down, into the gap under the small of your back to support its natural curve.
  3. Lift your head and shoulders just slightly off the floor as one solid unit — imagine your head and chest are frozen together, with no neck bending or chin tucking.
  4. Hold 8–10 seconds while breathing normally, then lower back down slowly.

How much: 2 sets of 6 reps, switching the bent leg between sets

Stretch

Knee-to-Chest Stretch

  1. Lie flat on your back on the floor or a firm mat with both knees bent and feet flat on the ground.
  2. Bring one knee up and grasp it with both hands, either behind the thigh or over the shin.
  3. Gently draw the knee in toward your chest until you feel a comfortable stretch in your lower back and hip — keep the other foot flat on the floor.
  4. Hold, then slowly release the leg back down and switch sides.

How much: 3 holds of 20–30 seconds per side, once daily
